Squat with press x 10
Band Lat Raise x10

90 seconds x 3 rounds = 4:30
Reverse Lunges x10 each side (Heavy DBS)
Launching pushups xROT
90 seconds x 3 rounds = 4:30
Plank row x 10 each side
Russian Twists xROT

45 sec each x 3 rounds = 6:45 min
